Naturopathic Supplement Plan for Athletes

I learned much of the following through my own experimentation while competing in college and afterward, and I have since researched this further; it's relevant for our XC runners and for any other races or intense training workouts. 


The Recovery Window Explained


Phase 1: The first hour — glycogen and the "carb window"During the race, muscles burn through stored glycogen, and for the first 30-60 minutes after finishing, the enzyme that rebuilds glycogen (glycogen synthase) is at its most active — some research suggests activity can be several times higher in this window than at rest. This is the real physiological basis for the "carb window," though it's worth noting the effect is most pronounced when an athlete is racing again within 24-48 hours (a tournament or multi-day meet). For a single weekend race with a full week before the next one, the timing matters less than simply getting adequate carbs and protein in over the following 24 hours. More on this below.


Phase 2: Hours 1-6 — the inflammatory cascade begins

Micro-tears in muscle fibers from the eccentric loading of running (especially downhill sections or muddy and root heavy trails) trigger an acute inflammatory response — neutrophils and macrophages move into the tissue to clear cellular debris. This is a necessary part of adaptation, not just damage to be suppressed, which is part of why heavy-handed anti-inflammatory intervention (high-dose NSAIDs, ice baths immediately post-race) is a more contested strategy than it used to be — it can blunt the very signaling that produces training adaptation.


Phase 3: 6-24 hours — the DOMS window

Delayed onset muscle soreness typically peaks 24-48 hours post-exercise, driven by that inflammatory infiltration plus fluid shifts into damaged tissue. This is where magnesium and tart cherry (listed below) come in handy—not by stopping the process, but by supporting the resolution phase (the cleanup and rebuild) rather than fighting the initial inflammatory signal.


Phase 4: 24-72 hours — Nervous system recovery

Often the most overlooked phase. Racing hard is a real stressor on the autonomic nervous system — cortisol and catecholamines stay elevated longer than most athletes realize. This is where sleep quality, magnesium's calming effect, and avoiding stacking another hard effort too soon really matter. Heart rate variability (if any of your athletes track it) typically shows this recovery lag even after the legs "feel fine."


Post Race Strategy:

Immediate Post-Race (0-30 minutes)


  • Rehydrate first, eat second — the gut has been shunted of blood flow during the race and needs a few minutes to come back online

  • Electrolyte replacement: sodium, potassium, and chloride lost through sweat need replacing before plain water — plain water alone can actually worsen dilutional hyponatremia in longer or hotter races. I use LMNT electrolyte replacement, unfortunately a bit pricey, but no sugar. You can also make your own rehydration drink with some salt, honey and lime or lemon juice in water. 

  • Light movement: a 5-10 minute walk keeps venous return moving and helps clear metabolic byproducts faster than sitting or lying down immediately


Core Supplement Protocol

  • Magnesium glycinate (200-400mg, evening dose)Best taken at night — supports muscle relaxation, nervous system downregulation, and sleep quality, which is when most tissue repair happens. The glycinate form is well-absorbed and gentler on the gut than magnesium oxide or citrate.


  • Electrolyte replacement (immediately post-race and for 24-48 hrs)Look for a formula with sodium, potassium, magnesium, and a small amount of glucose to aid absorption. Coconut water works as a whole-food option but often needs sodium added back in for serious sweat loss.


  • Tart cherry extract (480-960mg, or 8oz juice)One of the better-evidenced options for exercise-induced muscle soreness — anthocyanins have both antioxidant and mild anti-inflammatory action, and tart cherry also naturally supports melatonin production for that first night's sleep. Plus it's delicious!


  • Omega-3s (2-3g EPA/DHA)Supports the inflammatory resolution phase without blunting the adaptive training response the way high-dose NSAIDs can.


  • Vitamin C + ZincIntense exercise transiently suppresses immune function in the hours after a race ("open window" effect) — this combination supports immune resilience during that vulnerable period. Great to take anyway at the beginning of and through the school semester, especially for those who get sick often (some of our runners are out sick - please dose up!)


  • Adaptogens (Rhodiola or Eleuthero, depending on constitution)

Useful for runners racing frequently through a season — supports HPA axis resilience and can blunt some of the cumulative fatigue that builds across a competitive

schedule. Great for our athletes that are racing weekly.


Hydration Strategy Beyond the Immediate Post-Race


  • The morning-after gut check: pale yellow urine by the next morning is a better hydration marker than how much water was consumed — sodium status affects how well fluid is actually retained

  • Bone broth: a whole-food source of sodium, minerals, and collagen/glycine — glycine content pairs well with the magnesium glycinate protocol since it's the same amino acid doing complementary work

  • Avoid: alcohol in the 24 hours post-race (impairs rehydration and glycogen resynthesis), and going too heavy on caffeine before electrolytes are replaced


Dietary Support (First 24-48 Hours)

  • 3:1 or 4:1 carb-to-protein ratio within the first hour — this is the window for glycogen resynthesis and is genuinely one of the more evidence-backed pieces of sports nutrition

  • Anti-inflammatory whole foods: fatty fish, turmeric with black pepper, leafy greens, berries

  • Iron-rich foods if the athlete runs regularly — footstrike hemolysis is a real phenomenon in distance runners and low ferritin is common, especially in female athletes

  • Avoid relying on ultra-processed recovery bars/shakes as the primary strategy — whole food sources of the same carb/protein ratio (chocolate milk, yogurt with fruit, a turkey sandwich) do the job without the additive load


Season-Long Supplementation for Runners


This is a different conversation from single-race recovery; it's about sustaining an athlete across months of cumulative load. 


  • Iron — the single most common deficiency in distance runners, often missed because standard bloodwork checks hemoglobin but not ferritin. Footstrike hemolysis (red blood cell destruction from repeated foot impact), plus lower absorption from a high-training-volume gut, plus menstrual losses in female athletes, stack up over a season. I'd suggest ferritin testing at least once a season for anyone training seriously, rather than blind supplementation — iron overload has its own risks.


  • Vitamin D — particularly relevant for a Hudson Valley population given how little UVB gets through at this latitude for much of the school year. Low vitamin D correlates with higher stress fracture risk and impaired muscle function. Testing (25-OH D) rather than guessing is ideal, but a baseline 2000 IU/day through fall-winter-spring is a reasonable default for most Northeast athletes.


  • Calcium + Vitamin K2 — bone stress injuries are common in XC given the impact loading; K2 helps direct calcium into bone rather than soft tissue.


  • B-complex, particularly B12 and folate — supports the red blood cell production that a training season demands, and depletion here contributes to fatigue sometimes misattributed purely to training load.


  • Probiotic/gut support — endurance training is genuinely hard on gut integrity ("leaky gut" from repeated blood flow shunting away from the GI tract during hard efforts). A quality probiotic plus glutamine can support gut lining resilience across a season of repeated stress.


  • CoQ10 — supports mitochondrial ATP production; some evidence for reducing exercise-induced oxidative stress, though the research is more mixed than for the above.


  • Adaptogens as a rotating strategy — rather than one adaptogen taken continuously all season (which can lead to diminished responsiveness), cycling — say, Rhodiola in the harder training blocks, Ashwagandha in taper or recovery weeks — tends to serve the HPA axis better long-term.
